As you picture it, notice what thoughts pop up automatically—especially those that feel urgent, repetitive, or emotionally charged. Say each one aloud or write it down exactly as it appeared. Then name: (1) the specific moment it arose (e.g., ‘when the teacher handed out the test’), and (2) any immediate physical sensation (e.g., ‘tight scalp’, ‘shaky hands’).
